    Want to transform your communication skills? Start with this self-awareness exercise. Record yourself speaking for 5 minutes on any topic. Leave it for a day (this removes the initial self-criticism). Then review it in three stages: Stage 1: Watch on mute Focus purely on body language. What are your hands doing? How do your facial expressions support your message? Notice your posture and movement patterns. Stage 2: Listen without watching Turn the phone around and just listen. Pay attention to vocal qualities: your pace, volume, tone variations, and energy levels. What do you like? What needs work? Stage 3: Get it transcribed This reveals your communication patterns in black and white. You'll spot repetition, circular reasoning, filler words, and structural issues you never noticed before.     For years, I felt guilty every time I slept only 6 hours. Turns out, the 8-hour rule never had solid science backing it. When I started researching sleep seven years ago, I discovered something that changed everything: the 8-hour rule isn't based on individual needs. Here's what recent sleep research actually shows: Sleep needs vary by person → Some people genuinely need 9 hours to function optimally  → Others thrive on 6-7 hours  → It depends on genetics, age, lifestyle, and health Quality beats quantity What matters more than hours? Sleep cycles. One complete sleep cycle takes 90 minutes. You go through light sleep, deep sleep, and REM sleep. The magic happens when you complete 4-5 full cycles—that's about 6-7.5 hours for most people. Waking up mid-cycle makes you feel tired, even if you've been in bed for 8+ hours. The real markers of good sleep: → Waking up without an alarm feeling refreshed  → No afternoon energy crashes  → Ability to focus throughout the day  → Falling asleep within 15-20 minutes What I learned building The Sleep Company: After talking to thousands of customers, I realized most people obsess over sleep duration but ignore sleep quality. They'll force themselves to lie in bed for 8 hours on an uncomfortable mattress, in a hot room, checking their phones, and wonder why they're still tired. The solution isn't more hours. It's a better sleep environment, consistent sleep schedule, and the right support for your body. Stop chasing an arbitrary number. Start tracking how you actually feel.     Over the past couple of years, I've interviewed several sleep professors and physicians. They've shared a LOT of sleep tips with me. Being the lab rat psychologist I am, I tested them all. On myself. At this point, I have tried everything short of sleeping upside down like a bat. Many sleep tips failed to shift the dial. But three strategies genuinely transformed my sleep. Tip #1: Sleep LESS to sleep better This one surprised me. When I was struggling with insomnia, I was told: the worst thing you can do is spend more time in bed. Instead, less time in bed is the trick. Sleep restriction therapy (which I wrote about in The Health Habit) works like this: If you're only sleeping 6 hours but spending 9 hours in bed, restrict your bed time to 6 hours. Your sleep efficiency skyrockets. Then gradually increase it over the course of a few weeks. Tip #2: The 3-2-1 Rule 3 hours before bed: No more food 2 hours before bed: No more work 1 hour before bed: No screens (Kindle doesn't count) "But Amantha, I need to scroll the socials at 11pm!" (Said no well-rested person ever). Tip #3: Wake within the same 30-minute window every day Yes, even on weekends. I can hear you groaning. Let me explain. This is the cure to "social jetlag". Your circadian rhythm doesn't care that it's Saturday. When you sleep in for "just 2 more hours," you're essentially giving yourself jet lag. I wake between 6-6:30am every single day. No exceptions. The payoff? I fall asleep easily, wake naturally, and haven't needed an alarm in months (except when I have a ridiculously early How I Work podcast interview to get up for).     As a founder, I’ve let my sleep slide—and it’s cost me. Here’s how I’m fixing it in 5 simple steps to boost performance and longevity. 1. Set your wake time—this is non-negotiable. I’ve committed to a 5:30 AM wake-up time. This step is key because a consistent wake time anchors your entire sleep schedule. And I mean, it anchors the whole day. 2. Know your sleep needs and set a bedtime to match. Through trial and error, I’ve figured out that I need about 7.5 hours of sleep to feel rested, most of the time. This means my lights-out time is 10pm. Knowing your personal sleep requirement helps you set a firm bedtime, ensuring you’re getting the rest your body needs to perform at its best. 3. Create a ‘wind-down’ hour. The hour before bed is sacred—it’s when you need to start signaling to your brain that it’s time to sleep. This means no late-night social media scrolling or binge-watching intense shows for me. Instead, I’ve opted for calming activities like reading, meditation and breathwork. This practice helps ease your mind into sleep mode naturally. 4. Establish a food-sleep gap. I’ve started giving myself at least a 3-hour window between my last meal and bedtime. This helps prevent digestion from interfering with sleep. Some people find that a light, carb-based snack before bed, like a piece of fruit, can actually aid sleep, but the first step is creating that food-sleep gap and seeing how your body responds. 5. Focus solely on sleep for 30 days—nothing else. It’s tempting to overhaul your entire health routine all at once, but I’ve seen too many people burn out this way—many of my clients come to me after they’ve tried this. So, for the next 30 days, don’t worry about adding exercise, meditation, or food changes. Just focus on getting your sleep right. You might have a few off nights, but stick with it, and you’ll start to see a difference in how you feel and perform. I understand that not everyone has the luxury to set rigid sleep boundaries due to work and family commitments, but if you can make even small adjustments, they can have a big impact. Sleep isn’t just about rest; it’s the foundation for everything else in your life. So if you’re serious about improving your performance and longevity, start with sleep. Format: "[Specific technique] focused on [specific mental state]." This could involve question-framing, visualization, affirmations or meditation tailored to your goals. The most effective morning routines aren't rigid prescriptions but flexible frameworks that evolve with your needs and circumstances. Usually in my trainings on Business Communication, when I ask my participants the biggest reason for communication breakdown , the most common and immediate answers that I get are- lack of clarity or ambiguity in instructions or messages, which leads to ineffective and incomplete communication. I cannot stress enough on the importance and value of clarity in communication. When we communicate clearly, we ensure our message is conveyed accurately, efficiently, and respectfully. Whether it's a presentation, email, or conversation, clarity is key to ensure that our intended message reaches our receiver/ audience. Here are 6 tips to ensure clarity in communication: 1️⃣Define your purpose: Organize your thoughts, be specific and clearly determine the message you want to convey. 2️⃣Know your audience: Tailor your language and tone to your audience's needs and level of understanding. 3️⃣Use simple language: Avoid jargon, technical terms, or complex vocabulary.Keep your message short, simple and to the point. 4️⃣Check for understanding: Ask questions and confirm your audience grasps your message. 5️⃣Be mindful of nonverbal cues: Ensure your body language and tone align with your words. 6️⃣. They all have one thing in common: they execute with consistency.   Here’s the 8-step system I share with clients who are ready to stop relying on willpower, and start building real traction:   1/ Define the North Star 🔸 Identify the long-term result you’re aiming for.   2/ Build a system, not just a wishlist 🔸 Define the behaviours that make success inevitable.   3/ Set milestones that drive urgency 🔸 Break the goal into monthly and quarterly checkpoints.   4/ Focus on 1–3 high leverage tasks per day 🔸 Do the small things that have a big impact, daily.   5/ Time-block 60–90 mins of deep work 🔸 Protect focused time like your future depends on it.   6/ Cut out the noise. 🔸 Eliminate low-ROI inputs that drain your energy.   7/ Run a performance review every week 🔸 Track what’s working, what’s noise, and what’s next.   8/ Reconnect to why it matters 🔸 Emotion fuels consistency, remind yourself regularly.   This isn’t theory.     There's a massive misunderstanding about communication skills in the business world. Many people think that communication is just about speaking clearly, but it's much more than that. Effective communication involves 👉 building connections 👉 fostering understanding, and 👉 inspiring action. And it's achieved through: ✴ clarity ✴ empathy and ✴ listening. So, it's not just about what you say, but how you say it, when you say it, and how well you listen in return. CLARITY Great communication means that our message is understood by everyone we interact with. Clarity in communication is not just about avoiding jargon or simplifying complex ideas—(although that's also important)—it's about being intentional with your words. To achieve clarity, start by defining the purpose of your communication to yourself. Ask yourself: What do I want to achieve with this message? Once that’s clear, structure your message in a way that highlights the key points, and avoid overloading it with unnecessary details. A clear message is one that leaves no room for confusion. EMPATHY Empathy allows you to connect with others on a deeper level, understanding not just what they say but also how they feel. Communicating with empathy means thinking about how your words will be received and adjusting your message to connect with the other person's feelings and viewpoint. This doesn’t mean softening the truth or avoiding difficult conversations—it means delivering your message in a way that shows you understand and respect the other person’s feelings. LISTENING We often think of communication as a one-way street, where the focus is on delivering our message. But true communication is a two-way process, and listening is just as crucial as speaking. To be an effective listener, you need to be fully present in the conversation. This means putting away distractions, maintaining eye contact, and really focusing on what the other person is saying. ACTIVE listening is important...this involves asking questions and reflecting on what you've heard to ensure you understand it. We all benefit from consistently striving to improve and enhance our communication skills.     After two decades of leading teams, I discovered that traditional to-do lists were holding back my productivity. Here's what I have found working well for me in 2025 - 'interstitial journaling'. Outlined by Tony Stubblebine, this approach is a unified workflow that combines note-taking, task management, and time tracking in one seamless system. Rather than saving all your journaling for the beginning or end of the day, interstitial journaling happens in the interstices (the spaces between tasks). After completing a task, take brief pauses to document three things ... 👉 the current time 👉 thoughts about what you just completed 👉 your next focused action I found this approach particularly valuable because it addresses a fundamental challenge in modern work - the constant context-switching that fragments our attention, particularly mine! And it also helps me course correct, cut back on 'guilt', and send myself positive reinforcement. Here's what I discovered works particularly well ... ➞ I record timestamps to track patterns in my peak performance hours ➞ I catch distractions and build greater self-awareness ➞ It makes breaks more mindful and purposeful ➞ It increases awareness of procrastination patterns and helps reduce them ➞ It creates a natural system for tracking well-being and focus throughout the day With January 10th this year, known as ‘Quitter's Day,’ when many people abandon their New Year's resolutions - this could be the simple yet powerful system you need to stay on track with your goals for 2025.
